MMA conditioning on a treadmill
FightZone Running is an iOS treadmill training app for combat-sport athletes. It turns any treadmill into fight-camp conditioning, with coach-voiced workouts built on real round lengths for MMA, boxing, BJJ and kickboxing, speed and incline set from your own base pace, and four levels from Novice to Championship Fighter. Coming soon to the App Store for iPhone. Pricing to be confirmed.
Short answer
For MMA, run 5-minute rounds with 60-second rests (3 rounds, or 5 for title-fight prep), with short scramble sprints inside each round and some incline work for the grinding, grappling-heavy exchanges. FightZone Running's MMA track is built on that structure.
What the research says about MMA demands
Time-motion analysis of MMA (Del Vecchio, Hirata & Franchini, 2011) found an effort-to-pause ratio of roughly 1:2 to 1:4 within rounds, with most high-intensity actions happening in groundwork. Treadmill work can't replicate grappling, but it can build the aerobic base for recovery and the leg power for repeated bursts, with incline adding work at lower speed and lower impact.
Example session
- Warm up. About 3 minutes easy at 1%, mobility drills, one build-up.
- Rounds. 5-minute rounds with short scramble sprints inside each round, roughly 1:2 to 1:4 effort to recovery.
- Between rounds. 60 seconds easy, matching MMA's round break.
- Finisher. Final round ends on the fastest effort.
- Cool down. 3 minutes walking.
MMA-friendly Fighter Runs: The Mat Grinder (4 × 5½-min incline rounds climbing 4%, 7% then a 45 s grind at 10%, at Amateur level), Clinch & Knee (30 s steady at 4% / 10 s knee-drive sprint), The Scramble and Cage Pressure.
The app currently caps incline at 8% until the in-app health check is complete, asks how steep your treadmill goes, and caps anyone reporting Achilles or calf problems at 5%.
Fight Week
Got a fight coming? Fight Week mode runs sessions at about half volume while keeping intensity, in line with taper research (Bosquet et al., 2007), so you arrive fresh.
Questions
Is treadmill running good for MMA?
Yes, as a supplement. It builds aerobic recovery and repeated-sprint ability without extra impact from sparring. It doesn't replace mat work.
How long should MMA treadmill rounds be?
Five minutes with a 60-second rest, to match the sport. FightZone Running sets this automatically on its MMA track.
Can beginners do MMA conditioning on a treadmill?
Yes. The Novice level uses walk/jog and incline walking with no sprints, and the fitness test recommends where to start.
